Time-Restricted Eating and Circadian Rhythm: The Trials
Time-restricted eating, graded against the trials: early windows helped insulin, but TRE has not beaten plain calorie cutting for weight loss.
Time-restricted eating (TRE) means eating all your food within a set daily window, usually 6 to 10 hours. Meal timing does shift the clocks in your liver and fat tissue,12 and early windows that end mid-afternoon improved insulin in small trials.3 For weight loss, TRE beats no plan but has not beaten ordinary calorie cutting.45
What is time-restricted eating?
TRE limits when you eat, not what you eat. A 16:8 plan means 16 hours of fasting and an 8-hour eating window, such as noon to 8 pm. Early TRE (eTRE) moves the window to the morning and early afternoon, often ending by 3 pm.
Most people eat over a much longer span than they think. In a smartphone study of 156 adults, half ate across more than 14.75 hours a day. Under 25% of calories came before noon and over 35% after 6 pm.6 On weekends the first meal came about an hour later (10:26 am vs 9:21 am), a shift the authors called “metabolic jetlag”.
How does meal timing affect your circadian rhythm?
Your brain’s master clock sits in the suprachiasmatic nucleus and is set mainly by light. Most other tissues also run their own clocks.1 Food is a strong timing cue (a zeitgeber) for those peripheral clocks.
In mice, restricting food to the wrong time of day shifted clock gene rhythms in the liver, kidney, heart and pancreas by up to 12 hours. The master clock did not move at all.1 Feeding time can pull body clocks out of step with the brain.
The human data point the same way, with smaller shifts. In a 13-day lab study of 10 healthy young men, moving all meals 5 hours later delayed the blood glucose rhythm by 5.7 hours. It shifted a clock gene (PER2) in fat tissue by about 1 hour. Melatonin and cortisol, the markers of the master clock, did not change.2
The practical upshot: meals set the timing of your metabolism, while light sets the timing of your sleep. A circadian rhythm diet is no substitute for morning sunlight. The light exposure planner maps light targets to your local sunrise.
What did the early time-restricted eating trials find?
The best-known study is Sutton 2018. Eight men with prediabetes completed both arms of a randomized crossover: 5 weeks eating within 6 hours, with dinner before 3 pm, and 5 weeks on a 12-hour window. All food was supplied and portioned to keep weight steady.3
On the early schedule, mean insulin during a glucose tolerance test fell by 26 mU/l, and morning blood pressure dropped by 11 mm Hg systolic and 10 mm Hg diastolic. Evening desire to eat went down too. Weight was held steady on both schedules, so the gains were not from weight loss.3
The schedule was not easy. Men rated eating within 6 hours at 65 on a 100 mm difficulty scale, versus 29 for the 18-hour fast.3
A follow-up by the same group put 11 adults with overweight on 8 am to 2 pm eating for 4 days, versus 8 am to 8 pm. Average 24-hour glucose fell by 4 mg/dl, and the timing of several clock genes in blood cells changed.7
These are proof-of-concept trials. They are tiny, short and tightly controlled, and Sutton enrolled only men. They show a mechanism, not what happens when free-living people try it for a year.
Does time-restricted eating help you lose weight?
Not much beyond what the calorie deficit explains. Larger, longer trials with free-living people have mostly been null when TRE is compared with an active control.
| Trial | People | Window | Weight result |
|---|---|---|---|
| Lowe 2020 (TREAT), 12 weeks8 | 116, overweight or obesity | Noon to 8 pm vs 3 set meals | -0.94 vs -0.68 kg; not significant |
| Liu 2022, 12 months4 | 139, obesity; both arms calorie-restricted | 8 am to 4 pm vs any time | -8.0 vs -6.3 kg; not significant (P=0.11) |
| Lin 2023, 12 months5 | 90, obesity | Noon to 8 pm vs 25% calorie cut vs control | -4.61 kg vs control; no edge over calorie cut |
| Jamshed 2022, 14 weeks9 | 90, obesity; both arms calorie-restricted | 7 am to 3 pm vs 12+ hours | Extra -2.3 kg; body fat gap not significant |
The TREAT result drew the most attention. After 12 weeks the TRE group had lost 0.94 kg and the regular-meal group 0.68 kg, a gap of 0.26 kg that could easily be chance. The in-person subgroup also lost more lean mass on TRE.8
Timing alone does not explain the split. TREAT and Lin used noon to 8 pm, but Liu 2022 used an early 8 am to 4 pm window and still found no edge over calorie restriction.4 The one positive trial, Jamshed 2022, used 7 am to 3 pm. Its effect equalled cutting about 214 extra calories a day.9
Pooled data agree. A 2024 meta-analysis of 17 TRE trials of 12 weeks or more found about 1.37 kg extra weight loss versus usual care. It rated 22 of its 29 trials at high risk of bias.10 A 2025 network meta-analysis of 99 trials (6,582 adults) found TRE and standard calorie restriction gave similar results.11
Is early time-restricted eating better than late?
Probably, for blood sugar and insulin. The weight gap is small.
| Meta-analysis | Trials | Early vs late finding |
|---|---|---|
| Chen 2026, BMJ Medicine12 | 41 RCTs, 2,287 people | Early (last meal before 5 pm) beat late (after 7 pm) by 1.15 kg and lowered fasting insulin |
| Liu 2023, JCEM13 | 12 RCTs, 730 people | Early better for insulin resistance; weight gap of 0.31 kg not significant |
| Rovira-Llopis 202414 | 18 studies, 1,169 people | TRE overall did not lower fasting glucose; early TRE did (Hedges’ g -0.38) |
The pattern fits the clock studies above, where meal timing moved the glucose rhythm. Most early trials are short, though, and early windows are harder to fit around work and family dinners.
Why late eating may work against you
The cleanest test is Vujović 2022. Sixteen adults with overweight or obesity ate identical meals on an early or a late schedule, with the late meals about 4 hours later. Sleep, light and activity were controlled.15
Late eating doubled the odds of feeling hungry (odds ratio 2.02). Waking energy expenditure fell by about 59 kcal a day, and waking leptin, a fullness hormone, dropped about 16%.15
Observational data point the same way. In 420 people on a 20-week weight-loss program in Spain, those who ate their main meal after 3 pm lost less weight than earlier eaters, despite similar calorie intake.16 That study shows a link, not cause: late eaters were also more often evening types and breakfast skippers. Your chronotype shapes when you get hungry.
Does time-restricted eating improve sleep?
The data are thin. A 2026 meta-analysis of 13 studies (638 people) found small sleep gains in before-and-after comparisons. Controlled trials showed no difference in sleep duration or sleep quality scores, and TRE did not move sleep-onset or wake times.17
If sleep is your goal, light and a steady wake time have stronger evidence. See how to reset your circadian rhythm.
How strong is the evidence? Grades by claim
| Claim | Grade | Why |
|---|---|---|
| Meal timing shifts peripheral body clocks | C | Strong in animals; one careful human lab study (n=10)12 |
| TRE causes more weight loss than usual eating | B | Meta-analysis shows about 1.4 kg; high risk of bias10 |
| TRE beats plain calorie restriction | D | Several 12-month RCTs and a 99-trial meta-analysis find no edge4511 |
| Early windows beat late windows for insulin and glucose | B | Consistent across meta-analyses; trials short121314 |
| Late eating increases hunger | C | One rigorous crossover trial (n=16)15 |
| TRE improves sleep | C | Controlled trials show no difference17 |
How to try a circadian rhythm diet
If you want to try TRE, these steps follow the trial designs rather than any one plan.
- Anchor the window to your wake time. The lab trials timed meals from waking, not from the wall clock.215
- Shift it earlier if you can. The early-window trials that helped insulin or weight ended between 2 pm and 3 pm.379
- Keep weekends close to weekdays. Large weekday-to-weekend swings in meal timing were common in the app study of 156 adults.6
- Still watch what you eat. When both groups had the same calorie target, the window added no significant weight loss.4
- Pair it with light. Get bright light in the morning and keep evenings dim. Watch late coffee too; the caffeine half-life guide covers cutoffs.
Shift workers face harder trade-offs, since light, sleep and meals all fall at odd hours. The shift work sleep guide covers light timing for night shifts.
Who should not try time-restricted eating
A 2024 meta-analysis left out trials in people who were pregnant or had eating disorders, so the evidence does not cover them.10 If you take insulin or other glucose-lowering drugs, talk to your prescriber before fasting for long stretches. Doses may need adjusting when meals move.
Teenagers, people who are underweight and anyone recovering from illness should also get medical advice first. This guide is general information, not medical advice.

Questions people ask
Does time-restricted eating reset your circadian rhythm?
Partly. Meal timing shifts clocks in organs like the liver and fat tissue, but in a 13-day lab study a 5-hour meal delay did not move melatonin, the marker of the brain's master clock. Light is still the main cue for that master clock.
Is 16:8 time-restricted eating effective for weight loss?
Only modestly. In the TREAT trial (n=116), noon-to-8 pm eating lost 0.94 kg in 12 weeks, not significantly more than people eating 3 regular meals. Meta-analyses find TRE beats usual diets by about 1.4 kg but does about as well as standard calorie restriction.
What is the best time window for time-restricted eating?
Earlier windows have the better data. A 2026 network meta-analysis of 41 trials found windows ending before 5 pm beat windows ending after 7 pm for weight and fasting insulin. The best window is still one you can keep.
Is it bad to eat late at night?
In a tightly controlled crossover trial of 16 adults, eating the same meals about 4 hours later doubled the odds of feeling hungry and lowered waking energy expenditure by about 60 kcal a day. Late eating is linked to slower weight loss, but long-term trials are lacking.
Who should not do time-restricted eating?
A 2024 meta-analysis left out trials in people who were pregnant or had eating disorders, so the evidence does not cover them. People taking insulin or other glucose-lowering drugs should talk to their prescriber first because fasting changes how those drugs act.
